Benchmark run (wk 0/4/8) β€” a MEASUREMENT, not a workout. Same flat route, same morning time, same 5-min easy warmup, then 20 min at a steady "brisk" pace: ~6/10 effort, short sentences possible, no chatting, no racing. Lock the PACE; avg HR is the output we compare. Lower HR at the same pace next month = fitter.

Norwegian 4x4 β€” the fitness builder. 10 min easy warmup, then 4 rounds of: 4 min HARD at 163–182 bpm (8/10 β€” talking impossible, sustainable but unpleasant, last 30s of each rep should feel tough) / 3 min very easy jog (recovery, go embarrassingly slow). If you finish rep 4 feeling you could do two more, it was too easy; if you can't finish rep 3, start slower. NOT a sprint β€” a 4-min pace you can repeat 4 times. On the track: hard β‰ˆ 2 laps (400m track), easy β‰ˆ 1 slow lap; laps are markers, the WATCH decides. Track is the knee-friendliest surface. Heat: go by the 8/10 feel, not HR.

Heat alternatives to the 4x4 β€” all valid. What builds VO2max is TIME NEAR MAX, not the interval shape. Pick one and stay with it for the block (so the wk-8 result is attributable):
β€’ 30/15s (best in heat): 30s hard / 15s easy Γ— 13 = 1 block. Do 2–3 blocks, 3 min easy between. On the track: hard on the straights, jog the bends. HR lags on short reps β€” go by EFFORT (8/10) for the first few, HR catches up by rep 3–4.
β€’ 1-min intervals: 1 min hard / 1 min easy Γ— 10–12.
β€’ Swim sprints: 30–45s hard / easy swim between, ~10–12 efforts. Zero heat stress, zero knee load β€” the Greece cheat code on a brutal day.

Zone 2 β€” the easy engine-builder, and it should feel ALMOST TOO EASY. 45–60 min at 115–134 bpm: full conversation possible, nose-breathing mostly OK. Going too fast ruins its purpose (fat-burning/base adaptations) AND steals recovery from the hard days. Ego is the enemy here. Heat-drift rule: if HR creeps over 134 late in the run at the same easy pace, hold the pace, ignore the ceiling, tag it "hot".

Your pace numbers (anchored to the Jul-22 benchmark: 6:15/km = HR 126):
β€’ Zone 2: ~6:00–6:30/km (HR 115–134) β€” your benchmark pace IS your Z2 pace.
β€’ Benchmark: 6:15/km, LOCKED for wk 4 + wk 8. Never run it faster.

But run the intervals by EFFORT, not pace β€” 8/10, HR climbing to 163–182; pace is the output. In heat the same pace costs more HR, so chasing a pace number is how you blow up by rep 3. The only pace discipline that matters: even splits β€” rep 4 as fast as rep 1.

Tracking on WHOOP: phone with you β†’ WHOOP app β†’ + β†’ Activities β†’ Running β†’ Start (phone GPS records pace/route; the strap records HR). Stop it at the end; the summary shows Avg HR and time in zones. Forgot to start it? WHOOP usually auto-detects the run β€” read avg HR from the detected activity instead.

Run-commute option: run TO the gym and combine (one shower). Run always first. Never run home after a leg day. 4x4 β†’ Upper B same day needs 20–30 min rest + carbs between.

Breathing β€” what to do, where

1. Pre-sleep, 5 min (highest value for you). In bed: inhale ~4s, exhale ~6s (β‰ˆ6 breaths/min). Long exhale = parasympathetic shift + acutely higher HRV. Aimed straight at the low-REM problem; watch sleep onset + HRV trend over 2 weeks.

2. Zone 2 = nose only. Can't sustain nasal breathing? You're running too fast. Best real-time pace governor there is, better than the watch in heat. Feels restrictive for the first week β€” that's the point.

3. During 4x4: mouth breathing, obviously. Only cue: rhythm with your steps (in 2 / out 2, dropping to 2:1 in the last minute). Between reps, slow deliberate exhales drop HR faster = better next rep.

4. Lifting: big belly breath β†’ brace like you're about to be punched β†’ hold through the hard part β†’ exhale on the way up. One breath per REP on heavy sets, not one per set. Caution: this spikes blood pressure β€” keep the hold to the rep, never grind while purple. Accessories: just breathe normally.

5. Stretching: exhale INTO the range β€” let each exhale deepen the stretch a little. Free extra ROM, no extra time.

Skipping: inspiratory trainer devices (thin evidence for the cost/faff).

        F45 sets the intensity, not you. The only dials you have are which classes you attend and how hard you push inside them. On a yellow day take the class and stay off the top end; on a red day skip it, and skip Thursday first.

        Holiday floor (a plan, not a failure): the 4x4s + Mon Lower A + Sat Upper B + 170g protein + 8k steps + 8h in bed β‰ˆ 85% of the result.

        Left shoulder: risk order dips β†’ OHP β†’ pullover. Sharp pinch = swap on the spot (flat DB press / landmine). Band pull-aparts + external rotations before every pressing day. Dull ≀3/10 that clears by morning is OK. Shoulder-care block (face pulls + ER) ends both upper days.

        Right knee (outer/lateral, IT-band pattern): ≀3/10 that does not sharpen and is gone by morning = train. Sharpens mid-session or changes your stride = stop that movement. The next morning is the verdict, never how it felt during β€” ITB irritation builds cumulatively. Thursday HYROX is the highest-risk session on the board: sled, lunges, running intervals. Hip abduction work daily.

        Statin watch: disproportionate soreness or dark urine = stop and flag it.
